How to use Progrevia

Workout routine generator: hypertrophy, strength, fat loss and body recomposition plans 100% personalised, based on scientific periodization, in seconds.

The six steps, and what each one changes

The form has five screens, and then you train. This is what you decide on each one and how the engine uses it to build your routine.

01
Personal details
Age, biological sex, weight, height and level. Your level sets the starting sets per exercise and how much load to add: 5 kg on the main lifts if you are starting out and 2.5 kg once you have some experience. From 40 the maximum volume goes down, from 45 the exercises with the highest injury risk are left out, and from 50 rest periods get longer.
02
Goal
Build muscle, performance, definition or recomposition. Each goal has its own range: 6 to 12 reps to build muscle, 1 to 5 for strength, 12 to 20 for definition and 8 to 15 for recomposition, with effort measured in reps in reserve (RIR).
03
Planning
Days per week (1 to 6), minutes per session, mesocycle week, equipment and warm-up. The days decide the structure: full body with 1 or 2 days, full body or push/pull/legs with 3, upper/lower with 4, push/pull/legs or upper/lower with 5, and push/pull/legs twice with 6. The minutes cap how many exercises fit in each session.
04
Preferences (optional)
Favourite exercises, which get priority; exercises you would rather not do, which are swapped for others for the same muscle group; injuries, to leave out anything contraindicated; and priority muscle groups, which get one extra set per exercise.
05
Summary and generate
You review your settings, name the routine and confirm that your health allows you to exercise. The routine appears on screen within a few seconds, no account needed.
06
Train and come back each week
Follow the plan in training mode and, the following week, generate the next mesocycle week with the same details.

What you get and what you can do with it

Each session lists its exercises with sets, reps, RIR and rest, plus the warm-up if you asked for one.

Why this routine for you
Below the plan, the engine explains the decisions it made from your details: how the days are split, the volume and any adjustments for age or goal.
Understand my routine
A glossary inside the routine itself: what RIR is, how volume is counted, why that frequency and how to progress from one week to the next.
Training mode
Pin the routine and log each set with its weight and reps, with a rest timer between sets.
PDF, email and history
With a free account you can download it as a PDF, receive it by email and save it to your history, which keeps the 10 most recent.

How to carry on after the first week

The plan is organised in four-week mesocycles. If you are starting, choose week 1. Each following week, come back to the generator with the same details and the next week: sets per exercise go up in weeks two and three, and week four is a deload with lighter loads so your body can recover.

After the deload, a new mesocycle starts from week 1, building on the progress you have made. The reasoning behind each rule (RIR, volume per muscle group, deload) is explained in the methodology.

Everything you need to know

Do I need an account to generate a routine?
No. You can generate and view it without signing up. The free account is only needed to save it, download the PDF or receive it by email.
Which mesocycle week should I pick if I am starting?
Week 1: it has the base volume and the most moderate effort, designed for learning the exercises before pushing harder.
Can I remove an exercise I do not like?
Yes. Add it under “Exercises you would rather not do” and the engine replaces it with another one that trains the same muscle group.
Does it work if I train at home or while travelling?
Yes. Choose “At home”, “Dumbbells” or “Travelling” and the engine suggests exercises you can do with that equipment.
Does it take injuries into account?
You can list your injuries and the engine leaves out contraindicated exercises. It does not replace an assessment by a health professional: if you have pain or an injury, check with one before training.

Preferences

Customise the exercises in your routine (optional)

Exercises you enjoy the most. We will prioritise them in the selection — they will appear more often in your routine if they fit your goal.

✓ Top priority · higher frequency

Select the exercises you want to include in your routine

Specific exercises you want out of your routine. We swap them for others working the same muscle group, so you do not lose that work.

✗ Swapped for an alternative

Leave it empty if there is none you want to avoid

Groups you prefer not to train — by preference, accumulated fatigue or any other reason. We will omit them entirely from your routine.

✗ Omitted from the entire routine

Indicate any injured or sensitive area. We will automatically exclude exercises that could aggravate it and apply a safe alternative training protocol.

🛡 Safe protocol activated

Injuries are health data (Art. 9 GDPR). By selecting them you explicitly consent to their processing for the sole purpose of excluding contraindicated exercises. Optional field — you can withdraw consent by removing them. More info in the Privacy Policy.

The groups you want to develop most. They will receive +1 set per exercise, more selected exercises and a priority position in the session.
