Front squat: proper form, muscles worked and common mistakes

How to do it

Bar racked on the front delts with high elbows and an upright torso. It biases the quads: descend under control keeping the chest tall and don't let the elbows drop.

Muscles worked

Main muscle: quads. Also worked: glutes. When it plans weekly volume, the generator counts each set of this exercise as one full set for quads and half a set for each secondary muscle (what is known as fractional counting).

Front squat: the bar in front changes your torso

Compared with the paused squat, which uses a bar on your back and kills the rebound at the bottom, the front squat changes where the bar rests: in front, on your shoulders. That forces your torso to stay almost vertical, so the quads get the spotlight and your lower back takes less of a beating than in the back squat. The trade-off is that you'll move noticeably less weight, and that your upper back tends to fail before your legs do. It also demands mobility in the wrists, shoulders and upper back.

Choose it if you want more quad work without punishing your lower back, if your hip mobility makes you lean far forward in the back squat, or if you're interested in Olympic lifting. Work sets of 3 to 8 reps and progress slowly; if your upper back gives out before your legs, lower the weight and leave a rep in reserve. Adding a one-second pause at the bottom helps lock in your posture.

The bar rests on your shoulders; your hands only guide it. If you can't hold it in a clean grip, cross your arms over the bar. Learn to dump it forward if you lose balance, and use a rack with safeties or start with light weight.

Recommended sets and reps

As a compound lift, it fits in 3–5 sets of 5–12 reps leaving 1–3 reps in reserve (RIR). Prioritize it at the start of the session, when you're fresh.

Common mistakes to avoid

What the research says

Because it is a multi-joint lift, the 2021 review of the repetition continuum by Schoenfeld and colleagues leaves room to choose: both heavy and moderate sets build muscle if they finish near failure, but maximal strength needs some heavy work.

It loads the muscle in the stretched position, which is where several trials find more growth: more hypertrophy from seated than lying leg curls (Maeo and colleagues, 2021) and better quad results from training the long part of the range (Pedrosa and colleagues, 2022). So do not cut the bottom of the rep short.

You do not need to reach failure on every set: according to the meta-analysis by Refalo and colleagues (2023), stopping one or two reps short gives very similar growth. The generator prescribes it with RIR for that reason.

How Front squat compares with other quads exercises

Of the 16 quads exercises in the catalogue, ranked from least to most fatiguing by the values the generator uses, Front squat is number 14 (tied with one other).

With that fatigue it is best placed early in the session, while you are fresh, without stacking equally demanding exercises for the same group after it.

With different equipment, the same movement pattern offers 10 alternatives, such as Goblet squat, Dumbbell step-up and Static lunge.

Tension with the muscle stretched. Front squat loads the muscle when it is longest. In the review by Kassiano et al. (2023), across eleven studies, full range of motion and partials performed in the initial part of the movement — with the muscle long — produced more growth than partials performed at the end.

Frequently asked questions

What muscles does Front squat work?

Front squat mainly works the quads muscle group, plus synergist and stabilizer muscles depending on the variation.

How many sets of Front squat should I do?

Between 3 and 5 sets per session, adjusting the total weekly volume for quads to your level (about 10–20 sets per muscle per week).

Why do my wrists hurt in the front squat?

It's usually because you're gripping the bar with your hands instead of resting it on your shoulders. Your fingers only guide it while your high elbows form the shelf. If your wrist mobility isn't there, try the crossed-arms grip or lifting straps. If the pain persists, lower the load and get it checked.
