Overhead dumbbell extension: proper form, muscles worked and common mistakes

How to do it
Hold the dumbbell overhead with both hands and lower it behind your head bending only the elbows, which point at the ceiling. The stretch emphasises the triceps long head; extend without arching the lower back.
Muscles worked
Main muscle: triceps. When it plans weekly volume, every set of this exercise counts in full for triceps: the generator does not split it with other muscles.
Overhead dumbbell extension: the easiest one to set up anywhere
Without a backrest, the overhead dumbbell extension asks you to keep your torso firm as you lower and lift the load. That is the contrast with the supported seated version: here your core and ribs have to work so your lower back does not arch. The stimulus on the long head of the triceps is equivalent, because the stretch is the same, but the technique is more demanding as the load increases. Compared with the triceps kickback, the hard part is at the bottom, where the muscle is lengthened, while in the kickback the most effort comes at lockout.
You can do it standing, seated on a bench without a backrest or even kneeling, and you only need one dumbbell, so it suits a home gym perfectly. It works as your main triceps exercise if you have no cables or barbell, and as an add-on after a press. Choose a weight you can lower in about three seconds without letting your elbows flare. If your elbow complains on deep reps, shorten the range a little and reduce the load.
A detail specific to this exercise: squeeze your glutes and abs before every rep and look straight ahead, without letting your head jut forward. You can also do it with one hand, using the other to hold the elbow in place, to correct any imbalance. Work 10 to 15 reps and progress with a slightly heavier dumbbell.

Recommended sets and reps
As an isolation exercise, it works best in 3–4 sets of 10–15 reps with 0–2 RIR. Use it at the end of the session to add volume without systemic fatigue.
Common mistakes to avoid
- Flaring the elbows out, shifting tension away from the triceps to the chest and shoulders.
- Letting your dominant side do more of the work: each arm or leg completes the same range, at the same pace.
- Cutting short the part of the range where the muscle is stretched: that is exactly where this exercise gives the most stimulus.
What the research says
This is an isolation exercise. For beginners, adding it on top of compound lifts does not always help: in the trial by Gentil and colleagues (2013), people who only did lat pulldowns gained as much arm size as those who also did curls. It earns its place with experience, and for muscles the big lifts leave short.
Its peak tension comes with the muscle stretched, and that matters: in the trial by Maeo and colleagues (2021), seated leg curls, which stretch the hamstrings more, built more muscle than lying curls, and Pedrosa and colleagues (2022) saw something similar in the quads when training the long end of the range.
On how hard to push: the meta-analysis by Refalo and colleagues (2023) found no clear advantage in going to failure over stopping just short of it. That is why the generator programs it with reps in reserve (RIR) instead of asking for failure on every set.

How Overhead dumbbell extension compares with other triceps exercises
Of the 11 triceps exercises in the catalogue, ranked from least to most fatiguing by the values the generator uses, Overhead dumbbell extension is number 3 (tied with 2 others).
That makes it a good candidate for adding triceps sets at the end of a session or in heavy weeks, when you want volume without extra fatigue.
With different equipment, the same movement pattern offers 4 alternatives, such as Triceps pushdown, Overhead cable triceps extension and Bench dips.
| Exercise | Equipment | Fatigue | Technique |
|---|---|---|---|
| Triceps kickback | dumbbells | Low (0.4 out of 2.2) | Basic |
| Triceps pushdown | cable | Low (0.5 out of 2.2) | Basic |
| Overhead cable triceps extension | cable | Low (0.6 out of 2.2) | Basic |
| Overhead dumbbell extension | dumbbells | Low (0.6 out of 2.2) | Needs coaching |
| Bench dips | bodyweight | Low (0.6 out of 2.2) | Basic |
| Seated overhead dumbbell triceps extension | dumbbells | Moderate (0.7 out of 2.2) | Basic |
| EZ bar skull crusher | barbell | Moderate (0.7 out of 2.2) | Needs coaching |
Tension with the muscle stretched. Overhead dumbbell extension loads the muscle when it is longest. In the review by Kassiano et al. (2023), across eleven studies, full range of motion and partials performed in the initial part of the movement — with the muscle long — produced more growth than partials performed at the end.
An isolation exercise. In the trial by Gentil et al. (2015), with untrained young men over ten weeks, the biceps curl and the lat pulldown were equally effective for gaining strength and size in the elbow flexors: isolation is not filler.

Frequently asked questions
What muscles does Overhead dumbbell extension work?
Overhead dumbbell extension mainly works the triceps muscle group, plus synergist and stabilizer muscles depending on the variation.
How many sets of Overhead dumbbell extension should I do?
Between 3 and 5 sets per session, adjusting the total weekly volume for triceps to your level (about 10–20 sets per muscle per week).
Is the overhead extension better standing or seated?
Standing demands more from your core and forces you to control your lower back, while sitting with a backrest helps you go heavier. If you notice yourself arching when standing, sit with support. If you want extra stability without a backrest, try it kneeling or seated on a bench, with your glutes squeezed tight.
