How to do it

Shrug the shoulders straight up toward the ears to load the upper traps, without rolling them. Hold briefly at the top and lower under control to a stretch; no momentum.

Muscles worked

Main muscle: traps. When it plans weekly volume, every set of this exercise counts in full for traps: the generator does not split it with other muscles.

Machine shrug vs low cable shrug: a guided path

In the machine shrug the path is already decided: you do not have to balance a cable or hold two dumbbells, just lift your shoulders against a guided resistance. The low cable keeps tension too, but the line of pull can drift slightly depending on where you stand. The machine locks you into a more repeatable track and lets you push close to failure with less risk of losing your posture. Depending on the model, the handles sit at your sides or the load rests on your shoulders, so check how yours works before choosing the weight.

It helps when your back is already fatigued and you do not want more deadlifts or free weights, or when you are learning the motion and want to think only about lifting your shoulders. It is also comfortable for long or drop sets at the end of a session, since changing the pin is quick. The trade-off is that the adjustments do not fit every body equally, and you lose some of the stabilization work.

A detail specific to this exercise: set the seat or height so you start with straight arms and a real stretch in the traps, and avoid pushing your head forward to follow the lift. Start with 10 to 15 reps and go heavier once you reach the top of that range with control.

Recommended sets and reps

As an isolation exercise, it works best in 3–4 sets of 10–15 reps with 0–2 RIR. Use it at the end of the session to add volume without systemic fatigue.

Common mistakes to avoid

What the research says

This is an isolation exercise. For beginners, adding it on top of compound lifts does not always help: in the trial by Gentil and colleagues (2013), people who only did lat pulldowns gained as much arm size as those who also did curls. It earns its place with experience, and for muscles the big lifts leave short.

You do not need to reach failure on every set: according to the meta-analysis by Refalo and colleagues (2023), stopping one or two reps short gives very similar growth. The generator prescribes it with RIR for that reason.

How Machine shrug compares with other traps exercises

Of the 9 traps exercises in the catalogue, ranked from least to most fatiguing by the values the generator uses, Machine shrug is number 4 (tied with one other).

That makes it a good candidate for adding traps sets at the end of a session or in heavy weeks, when you want volume without extra fatigue.

With different equipment, the same movement pattern offers 5 alternatives, such as Band Y-raise, Band shrug and Low cable shrug.

On a machine. In the meta-analysis by Haugen et al. (2023), with thirteen studies and 1,016 participants, there were no significant differences in muscle growth between training on machines and with free weights.

An isolation exercise. In the trial by Gentil et al. (2015), with untrained young men over ten weeks, the biceps curl and the lat pulldown were equally effective for gaining strength and size in the elbow flexors: isolation is not filler.

Frequently asked questions

What muscles does Machine shrug work?

Machine shrug mainly works the traps muscle group, plus synergist and stabilizer muscles depending on the variation.

How many sets of Machine shrug should I do?

Between 3 and 5 sets per session, adjusting the total weekly volume for traps to your level (about 10–20 sets per muscle per week).

How do I know the machine shrug is set up right for me?

At the start your arms should be straight and you should feel a slight stretch in your traps without your shoulders drifting forward. On the way up, your shoulders move toward your ears while your head stays still. If you feel a pull in your neck, or have to lean to reach the handles, adjust the height before adding load.
