How to do it

Walk with a heavy load in each hand, shoulders back, core braced and short firm steps. It trains grip, traps and stability; keep posture without leaning to one side.

Muscles worked

Main muscle: traps. Also worked: lower back. When it plans weekly volume, the generator counts each set of this exercise as one full set for traps and half a set for each secondary muscle (what is known as fractional counting).

Farmer carry vs the upright row: hold it, don't lift it

The farmer carry and the dumbbell upright row both put your traps to work, but in opposite ways. In the upright row, the trapezius and deltoids lift a load in a dynamic, repeated movement. In the farmer carry the trapezius holds the load still while you walk, and the work is shared among your grip, core, glutes and lower back muscles, which stop your torso from leaning to one side. You do not count reps: you count distance or time. It is an endurance and stability exercise, with much less joint load on the shoulder than a vertical row.

Choose it at the end of a leg or back session, when you want to train grip and trunk without more heavy sets, or as a conditioning piece in circuits. All you need is space to walk and two heavy dumbbells or kettlebells. If you already deadlift, keep in mind that your grip and lower back will arrive somewhat tired. Compare it with the band face pull: that one trains the back of the shoulder with little load, while this one asks for real weight and steady posture.

A detail specific to this exercise: do not pick a weight that makes you hunch or pull your shoulders toward your ears. Walk at a controlled pace, turn slowly and set the dumbbells down by hinging at the hips, without rounding your back. Progress by lengthening the distance, for example 20 to 40 meters, or by increasing the load.

Recommended sets and reps

As a compound lift, it fits in 3–5 sets of 5–12 reps leaving 1–3 reps in reserve (RIR). Prioritize it at the start of the session, when you're fresh.

Common mistakes to avoid

What the research says

Because it is a multi-joint lift, the 2021 review of the repetition continuum by Schoenfeld and colleagues leaves room to choose: both heavy and moderate sets build muscle if they finish near failure, but maximal strength needs some heavy work.

On how hard to push: the meta-analysis by Refalo and colleagues (2023) found no clear advantage in going to failure over stopping just short of it. That is why the generator programs it with reps in reserve (RIR) instead of asking for failure on every set.

How Farmer carry compares with other traps exercises

Of the 9 traps exercises in the catalogue, ranked from least to most fatiguing by the values the generator uses, Farmer carry is number 9.

With that fatigue it is best placed early in the session, while you are fresh, without stacking equally demanding exercises for the same group after it.

Frequently asked questions

What muscles does Farmer carry work?

Farmer carry mainly works the traps muscle group, plus synergist and stabilizer muscles depending on the variation.

How many sets of Farmer carry should I do?

Between 3 and 5 sets per session, adjusting the total weekly volume for traps to your level (about 10–20 sets per muscle per week).

How far should I walk during a farmer carry?

The usual range is about 20 to 40 meters, or 30 to 45 seconds, for several sets. Pick a load that forces you to squeeze your grip without losing your posture. If your shoulders hunch or your torso leans, shorten the distance or lower the weight. When it feels manageable, lengthen the distance or add load.
