
The best back exercises: a zone-by-zone guide (lats, traps and lower back)

A complete back is not built with one type of pulldown. Which exercises cover each zone, which have the best stimulus-to-fatigue ratio, and how to combine them.
The back is the largest muscle group in the torso and the one that needs the widest variety of stimuli: it is not one muscle but several (latissimus dorsi, the three portions of the trapezius, rhomboids, spinal erectors, teres major) with different functions. That is why doing pulldowns alone is not enough.
The golden rule: vertical pulling plus horizontal pulling
Every complete back routine combines two patterns:
- Vertical pulling (pull-ups, pulldowns): emphasis on the lats - width, the V shape.
- Horizontal pulling (rows): emphasis on the mid-back - traps, rhomboids - density and thickness.
If you only do one of the two, your back develops incompletely.
The best exercises by area
Lats (width):
- Pull-ups: the king. If you cannot do them yet, start with lat pulldowns or assisted pull-ups and progress.
- Lat pulldown: the adjustable version of the pull-up, perfect for accumulating volume in the 8-12 range.
- Straight-arm pulldown: isolates the lats without biceps fatigue; an excellent way to close a session.
Mid-back (density):
- Barbell row: allows the most load; demands a good hip hinge.
- Single-arm dumbbell row: large range of motion and corrects asymmetries.
- Seated cable row: constant tension with the lower back unloaded; ideal for the last sets.
- Chest-supported machine row: the best stimulus-to-fatigue ratio once the lower back is already tired.
Upper and rear traps:
- Dumbbell shrugs: simple and effective for the upper traps.
- Face pulls: the highest-value exercise for rear delts and shoulder health. Almost nobody does them; almost everybody should.
Lower back (erectors):
- Deadlifts and variants: the isometric work the erectors get in deadlifts and rows is usually enough.
- Back extensions on a 45-degree bench: direct isolation if your lower back is a weak point.
How to build your back session
A simple, complete structure: 1 heavy vertical pull (4 sets) plus 1 heavy row (4 sets) plus 1 row or pulldown in the medium range (3 sets) plus face pulls or a pullover to close (3 sets). Total: 13-14 sets per session; at frequency 2, around 18-20 weekly sets - a solid range for growth.
The classic mistakes
- Pulling with the arms: start the movement by driving the elbow back and down, not by pulling with the hand. Think elbow leads.
- Swinging on rows: lumbar momentum steals work from the lats and punishes the lower back.
- Partial range on pull-ups: full extension at the bottom, chin clearly above the bar at the top.
- No horizontal pulling at all: the pulldown-to-row imbalance leaves the mid-back undeveloped.

Wide grip and the lats: a myth someone bothered to measure
"For a wide back, go wide on the bar." It is probably the most repeated instruction in the cable area, and for decades it had no data behind it. In 2014, Andersen and colleagues put it to the test in the Journal of Strength and Conditioning Research.
Fifteen men performed lat pull-downs at 6RM with three different widths, all with a pronated grip and defined relative to their own anatomy: one, one and a half, and two times their biacromial distance — the span between the two acromions, at the top of the shoulders. The order was randomised and counterbalanced, so fatigue favoured none of them.
The result dismantles the instruction: latissimus dorsi activation was similar across all three widths. Nor did it change in the trapezius or the infraspinatus. The only thing that did move was the load: narrow and medium grips shifted about 3 kilos more than the wide one.

It is worth being honest about what the study proves and what it does not. It measures electrical activation and load in one session, not growth across months; electromyography is an imperfect proxy for future hypertrophy. And it is fifteen participants, not two hundred.
But the direction of the conclusion is hard to argue with: if activation does not change and you move less weight with the wide grip, the wide grip has no obvious advantage for the lats. Put differently: the best width for you is the one where you feel the full range and can keep adding load, not the one gym convention dictates.
The practical detail that follows: if a wide grip bothers your shoulder — it does for plenty of people, because of the forced external rotation — you can bring it in without fearing you are training your back any worse.
