Neutral-grip lat pulldown: proper form, muscles worked and common mistakes

How to do it

With a parallel grip, pull the bar to your chest driving the elbows down and back. The neutral grip is shoulder-friendly and hits the lats well; open the chest and don't swing.

Muscles worked

Main muscle: back. Also worked: biceps. When it plans weekly volume, the generator counts each set of this exercise as one full set for back and half a set for each secondary muscle (what is known as fractional counting).

Neutral-grip lat pulldown: palms facing, elbows closer to your body

Compared with the straight-bar lat pulldown, here your palms face each other and your wrists and shoulders sit in a more natural position. The elbow drops closer to your torso, on a path back and down, and with this grip you can usually move a bit more weight, because the biceps and brachioradialis help more. For many people it's kinder on the shoulder than a wide overhand grip. It's also the closest stand-in for neutral-grip pull-ups when there are no parallel bars or you can't do them yet.

Choose it if the straight bar bothers your shoulder, elbow or wrist, if you're starting out, or if you want to alternate grips within a back block to vary the stimulus. In sets of 8 to 12 reps, add a one-second pause with the bar low before you raise the weight. If you lean far back to move the load, reduce the weight and hold your trunk still.

The triangle handle lets your hands brush your chest; don't rest on it or bounce off it. A wider parallel handle tends to shift the work to the lats, while a narrow one loads the arms a bit more.

Recommended sets and reps

As a compound lift, it fits in 3–5 sets of 5–12 reps leaving 1–3 reps in reserve (RIR). Prioritize it at the start of the session, when you're fresh.

Common mistakes to avoid

What the research says

This is a multi-joint lift, and with these the rep range matters less than it seems: Schoenfeld and colleagues (2021) concluded that muscle growth is similar with heavy or moderate loads as long as sets end close to failure, while maximal strength improves more with heavy loads.

Its peak tension comes with the muscle stretched, and that matters: in the trial by Maeo and colleagues (2021), seated leg curls, which stretch the hamstrings more, built more muscle than lying curls, and Pedrosa and colleagues (2022) saw something similar in the quads when training the long end of the range.

You do not need to reach failure on every set: according to the meta-analysis by Refalo and colleagues (2023), stopping one or two reps short gives very similar growth. The generator prescribes it with RIR for that reason.

How Neutral-grip lat pulldown compares with other back exercises

Of the 18 back exercises in the catalogue, ranked from least to most fatiguing by the values the generator uses, Neutral-grip lat pulldown is number 5 (tied with 3 others).

That makes it a good candidate for adding back sets at the end of a session or in heavy weeks, when you want volume without extra fatigue.

With different equipment, the same movement pattern offers 2 alternatives, such as Pull-ups and Weighted pull-ups.

Tension with the muscle stretched. Neutral-grip lat pulldown loads the muscle when it is longest. In the review by Kassiano et al. (2023), across eleven studies, full range of motion and partials performed in the initial part of the movement — with the muscle long — produced more growth than partials performed at the end.

Frequently asked questions

What muscles does Neutral-grip lat pulldown work?

Neutral-grip lat pulldown mainly works the back muscle group, plus synergist and stabilizer muscles depending on the variation.

How many sets of Neutral-grip lat pulldown should I do?

Between 3 and 5 sets per session, adjusting the total weekly volume for back to your level (about 10–20 sets per muscle per week).

Which grip lets you move more weight on the pulldown, neutral or overhand?

With a neutral grip you can usually move a bit more load, because the biceps and brachioradialis pitch in more with your palms facing. But don't pick it for that reason alone: what matters is that you feel your lats and that your shoulder and elbow are comfortable. Switching grips from time to time is a good idea.
