Band hammer curl: proper form, muscles worked and common mistakes

How to do it
Standing on the band with a neutral grip (thumbs up), curl the hands to the shoulders without swinging. Tension rises toward the top and targets the brachialis and brachioradialis, which add arm thickness.
Muscles worked
Main muscle: biceps. When it plans weekly volume, every set of this exercise counts in full for biceps: the generator does not split it with other muscles.
Band hammer curl: the load builds as you lift
With dumbbells, a hammer curl feels heaviest around the middle of the rep, when your forearm is near horizontal. The band hammer curl flips that: it's lighter at the bottom and hardest at the top, right where a dumbbell stops asking much of you. Compared with the resistance band biceps curl, done palms up, the neutral grip moves part of the work to the brachialis and brachioradialis and tends to be friendlier on the wrist. Because the load depends on how far you stretch the band, you can't match it to a specific dumbbell weight.
It works well at home, while traveling, or as a warm-up before heavy curls, and it also makes a good finisher at the end of an arm day when you're tired and don't need more joint stress. To progress, grip the band closer to your foot to shorten it, use a thicker one or fold it over, and add a one-second pause at the top with a lowering phase of about three seconds.
Watch the way down: the band pulls your hands toward the floor, and if you let it snap back you lose much of the work. Slow it down and keep your wrists straight.
Technical sheet

- Fatigue it generates
- Low (0.4 out of 2.2)

These are the values the generator uses to decide where the exercise goes within the session.
Recommended sets and reps
As an isolation exercise, it works best in 3–4 sets of 10–15 reps with 0–2 RIR. Use it at the end of the session to add volume without systemic fatigue.
Common mistakes to avoid
- Swinging the body and letting the elbows drift forward, turning the curl into a shoulder movement.
- Starting with slack in the band: if there is no tension at the start of the range, that part of the movement does nothing.
- Doing reps too fast, without controlling the eccentric (lowering) phase.
What the research says
This is an isolation exercise. For beginners, adding it on top of compound lifts does not always help: in the trial by Gentil and colleagues (2013), people who only did lat pulldowns gained as much arm size as those who also did curls. It earns its place with experience, and for muscles the big lifts leave short.
On how hard to push: the meta-analysis by Refalo and colleagues (2023) found no clear advantage in going to failure over stopping just short of it. That is why the generator programs it with reps in reserve (RIR) instead of asking for failure on every set.

How Band hammer curl compares with other biceps exercises
Of the 16 biceps exercises in the catalogue, ranked from least to most fatiguing by the values the generator uses, Band hammer curl is number 1 (tied with 2 others).
That makes it a good candidate for adding biceps sets at the end of a session or in heavy weeks, when you want volume without extra fatigue.
With different equipment, the same movement pattern offers 13 alternatives, such as Bayesian cable curl, Spider curl and Alternating dumbbell curl.
| Exercise | Equipment | Fatigue | Technique |
|---|---|---|---|
| Band concentration curl | resistance band | Low (0.4 out of 2.2) | Basic |
| Resistance band biceps curl | resistance band | Low (0.4 out of 2.2) | Basic |
| Band hammer curl | resistance band | Low (0.4 out of 2.2) | Basic |
| Bayesian cable curl | cable | Low (0.5 out of 2.2) | Needs coaching |
| Spider curl | dumbbells | Low (0.5 out of 2.2) | Basic |
| Alternating dumbbell curl | dumbbells | Low (0.5 out of 2.2) | Basic |
| Concentration curl | dumbbells | Low (0.5 out of 2.2) | Basic |
| Preacher curl | barbell | Low (0.5 out of 2.2) | Basic |
An isolation exercise. In the trial by Gentil et al. (2015), with untrained young men over ten weeks, the biceps curl and the lat pulldown were equally effective for gaining strength and size in the elbow flexors: isolation is not filler.

Frequently asked questions
What muscles does Band hammer curl work?
Band hammer curl mainly works the biceps muscle group, plus synergist and stabilizer muscles depending on the variation.
How many sets of Band hammer curl should I do?
Between 3 and 5 sets per session, adjusting the total weekly volume for biceps to your level (about 10–20 sets per muscle per week).
How do I make a band hammer curl harder without a heavier band?
Shorten the working length by gripping closer to your foot, so the band is already stretched at the start. You can also fold it in half, slow the lowering to about three seconds, or pause at the top. Because tension peaks at the top, that pause is where the exercise bites the most.
