Preacher curl: proper form, muscles worked and common mistakes

How to do it

Arms braced on the preacher pad to remove momentum and isolate the biceps. Lower to near full extension without lifting the triceps off the pad and don't bounce at the bottom.

Muscles worked

Main muscle: biceps. When it plans weekly volume, every set of this exercise counts in full for biceps: the generator does not split it with other muscles.

Preacher curl versus overhead cable curl: the hard part sits at opposite ends

The Overhead cable curl is hardest at the top, with the biceps shortened and the elbows high. The preacher curl does the opposite: you rest your arms on an angled pad and the most demanding stretch is the bottom, when you almost straighten the elbow with the biceps lengthened and no help from your body. The pad removes momentum and barely lets the shoulder take part, so swinging is out, but for the same reason it is unforgiving: you notice right away when you load too much.

It is a good exercise for people who tend to swing on standing curls or who want to learn to control the lowering phase. Adjust the seat so your armpits sit at the top edge of the pad. With heavy bars, do not let the weight drop through the last stretch: lower it under control without bouncing, because that is where the arm is most exposed if the load is released suddenly. If you feel discomfort in the elbow at the stretch, shorten the range slightly or reduce the weight.

To progress, lower slowly and add load in small jumps. A straight bar or an EZ bar changes how comfortable your wrists are, and a one-arm dumbbell lets you correct differences between sides.

Recommended sets and reps

As an isolation exercise, it works best in 3–4 sets of 10–15 reps with 0–2 RIR. Use it at the end of the session to add volume without systemic fatigue.

Common mistakes to avoid

What the research says

This is an isolation exercise. For beginners, adding it on top of compound lifts does not always help: in the trial by Gentil and colleagues (2013), people who only did lat pulldowns gained as much arm size as those who also did curls. It earns its place with experience, and for muscles the big lifts leave short.

It loads the muscle in the stretched position, which is where several trials find more growth: more hypertrophy from seated than lying leg curls (Maeo and colleagues, 2021) and better quad results from training the long part of the range (Pedrosa and colleagues, 2022). So do not cut the bottom of the rep short.

You do not need to reach failure on every set: according to the meta-analysis by Refalo and colleagues (2023), stopping one or two reps short gives very similar growth. The generator prescribes it with RIR for that reason.

How Preacher curl compares with other biceps exercises

Of the 16 biceps exercises in the catalogue, ranked from least to most fatiguing by the values the generator uses, Preacher curl is number 4 (tied with 9 others).

That makes it a good candidate for adding biceps sets at the end of a session or in heavy weeks, when you want volume without extra fatigue.

With different equipment, the same movement pattern offers 12 alternatives, such as Band concentration curl, Resistance band biceps curl and Band hammer curl.

Tension with the muscle stretched. Preacher curl loads the muscle when it is longest. In the review by Kassiano et al. (2023), across eleven studies, full range of motion and partials performed in the initial part of the movement — with the muscle long — produced more growth than partials performed at the end.

An isolation exercise. In the trial by Gentil et al. (2015), with untrained young men over ten weeks, the biceps curl and the lat pulldown were equally effective for gaining strength and size in the elbow flexors: isolation is not filler.

Frequently asked questions

What muscles does Preacher curl work?

Preacher curl mainly works the biceps muscle group, plus synergist and stabilizer muscles depending on the variation.

How many sets of Preacher curl should I do?

Between 3 and 5 sets per session, adjusting the total weekly volume for biceps to your level (about 10–20 sets per muscle per week).

Why does my elbow bother me at the bottom of the preacher curl?

It usually happens when the load is heavy and you drop into full extension all at once, which is where the arm is most stretched. Lower more slowly, leave a little margin before fully straightening, and reduce the weight. If the discomfort persists or is sharp, stop and check with a professional.
