How to do it

Reclined on a 45-60° incline bench with the arms hanging, curl without letting the elbow drift forward so the arm stays behind the torso. That position stretches and maximally loads the long head of the biceps.

Muscles worked

Main muscle: biceps. When it plans weekly volume, every set of this exercise counts in full for biceps: the generator does not split it with other muscles.

Incline dumbbell curl versus low cable curl: stretching with a bench or keeping tension with a cable

Lying back on an incline bench with your arms hanging, the biceps works stretched and the elbow sits behind the torso: that loads the long head of the muscle in a lengthened position. The Low cable curl, by contrast, keeps tension through the direction of the cable, with the elbows by your sides and hardly any stretch. The dumbbell's load is defined by gravity, which is why you use lighter dumbbells than on a standing curl. The Bayesian cable curl gets you a similar stretch without needing a bench.

It is a good option if you want more biceps work in a lengthened position and have a bench available. Use moderate loads and lower slowly until your arms hang fully: that is the hardest part. A more upright angle reduces the stretch and a more reclined one increases it; if your shoulder complains, raise the backrest.

One detail specific to this curl: rest your head on the bench and let your arms hang completely before each rep, with a brief pause at the bottom. Add weight in small jumps, because too much makes the elbow drift forward and the exercise loses its point.

Recommended sets and reps

As an isolation exercise, it works best in 3–4 sets of 10–15 reps with 0–2 RIR. Use it at the end of the session to add volume without systemic fatigue.

Common mistakes to avoid

What the research says

This is an isolation exercise. For beginners, adding it on top of compound lifts does not always help: in the trial by Gentil and colleagues (2013), people who only did lat pulldowns gained as much arm size as those who also did curls. It earns its place with experience, and for muscles the big lifts leave short.

Its peak tension comes with the muscle stretched, and that matters: in the trial by Maeo and colleagues (2021), seated leg curls, which stretch the hamstrings more, built more muscle than lying curls, and Pedrosa and colleagues (2022) saw something similar in the quads when training the long end of the range.

You do not need to reach failure on every set: according to the meta-analysis by Refalo and colleagues (2023), stopping one or two reps short gives very similar growth. The generator prescribes it with RIR for that reason.

How Incline dumbbell curl compares with other biceps exercises

Of the 16 biceps exercises in the catalogue, ranked from least to most fatiguing by the values the generator uses, Incline dumbbell curl is number 4 (tied with 9 others).

That makes it a good candidate for adding biceps sets at the end of a session or in heavy weeks, when you want volume without extra fatigue.

With different equipment, the same movement pattern offers 10 alternatives, such as Band concentration curl, Resistance band biceps curl and Band hammer curl.

Tension with the muscle stretched. Incline dumbbell curl loads the muscle when it is longest. In the review by Kassiano et al. (2023), across eleven studies, full range of motion and partials performed in the initial part of the movement — with the muscle long — produced more growth than partials performed at the end.

An isolation exercise. In the trial by Gentil et al. (2015), with untrained young men over ten weeks, the biceps curl and the lat pulldown were equally effective for gaining strength and size in the elbow flexors: isolation is not filler.

Frequently asked questions

What muscles does Incline dumbbell curl work?

Incline dumbbell curl mainly works the biceps muscle group, plus synergist and stabilizer muscles depending on the variation.

How many sets of Incline dumbbell curl should I do?

Between 3 and 5 sets per session, adjusting the total weekly volume for biceps to your level (about 10–20 sets per muscle per week).

What bench angle is best for the incline curl?

It depends on your shoulder and your goal: a more reclined bench increases the stretch but also the demand on the front of the shoulder; a more upright one reduces it. An intermediate angle is a good starting point. Choose the one you can hold without the elbow drifting forward or the shoulder complaining.
