Zottman curl: proper form, muscles worked and common mistakes

How to do it
Curl the dumbbells up supinated like a normal curl; at the top rotate the wrists to pronation and lower slowly palms-down. The pronated eccentric hammers the brachialis and brachioradialis.
Muscles worked
Main muscle: biceps. When it plans weekly volume, every set of this exercise counts in full for biceps: the generator does not split it with other muscles.
Zottman curl: why it goes up supinated and comes down pronated
The Zottman curl packs two exercises into one rep: you curl up like a standard dumbbell curl, biceps in charge, then lower with your palms facing down, where the brachioradialis and the forearm extensors step in. Compared with the hammer curl, which keeps a neutral grip the whole way, the Zottman forces you to rotate your wrists at the top and control the descent with a weaker grip. That caps the load: you'll use lighter dumbbells than on hammer curls or barbell curls, and that's fine.
It's an intermediate move, handy when you want one exercise that covers biceps and forearms, or when your grip progress has stalled. Put it late in an arm or back session, in sets of 8 to 12 reps. Progress by lengthening the lowering phase to roughly three or four seconds before you add weight.
Do the turn at the top with the elbow still, not halfway through the rep, and keep your wrist straight during the palms-down phase, because that's where the weight tends to bend it back. If your wrist complains, drop the load.

These are the values the generator uses to decide where the exercise goes within the session.
Recommended sets and reps
As an isolation exercise, it works best in 3–4 sets of 10–15 reps with 0–2 RIR. Use it at the end of the session to add volume without systemic fatigue.
Common mistakes to avoid
- Swinging the body and letting the elbows drift forward, turning the curl into a shoulder movement.
- Letting your dominant side do more of the work: each arm or leg completes the same range, at the same pace.
- Using too much weight at the cost of technique and full range of motion.
What the research says
As an isolation move, it is mostly a way to add volume to one muscle. Gentil and colleagues (2013) found that, in beginners, adding it to a multi-joint exercise gave no extra arm growth; it pays off later on, or for muscles the compounds barely reach.
You do not need to reach failure on every set: according to the meta-analysis by Refalo and colleagues (2023), stopping one or two reps short gives very similar growth. The generator prescribes it with RIR for that reason.

How Zottman curl compares with other biceps exercises
Of the 16 biceps exercises in the catalogue, ranked from least to most fatiguing by the values the generator uses, Zottman curl is number 14 (tied with 2 others).
That makes it a good candidate for adding biceps sets at the end of a session or in heavy weeks, when you want volume without extra fatigue.
With different equipment, the same movement pattern offers 10 alternatives, such as Band concentration curl, Resistance band biceps curl and Band hammer curl.
| Exercise | Equipment | Fatigue | Technique |
|---|---|---|---|
| Overhead cable curl | cable | Low (0.5 out of 2.2) | Basic |
| Low cable curl | cable | Low (0.5 out of 2.2) | Basic |
| Incline dumbbell curl | dumbbells | Low (0.5 out of 2.2) | Basic |
| Reverse barbell curl | barbell | Low (0.5 out of 2.2) | Basic |
| Hammer curl | dumbbells | Low (0.5 out of 2.2) | Basic |
| Zottman curl | dumbbells | Low (0.6 out of 2.2) | Needs coaching |
| Barbell curl | barbell | Low (0.6 out of 2.2) | Basic |
| EZ bar curl | barbell | Low (0.6 out of 2.2) | Basic |
An isolation exercise. In the trial by Gentil et al. (2015), with untrained young men over ten weeks, the biceps curl and the lat pulldown were equally effective for gaining strength and size in the elbow flexors: isolation is not filler.

Frequently asked questions
What muscles does Zottman curl work?
Zottman curl mainly works the biceps muscle group, plus synergist and stabilizer muscles depending on the variation.
How many sets of Zottman curl should I do?
Between 3 and 5 sets per session, adjusting the total weekly volume for biceps to your level (about 10–20 sets per muscle per week).
When do I rotate my wrists in the Zottman curl?
At the top, once the dumbbells are up and the biceps is contracted. Turn slowly without moving your elbows, then start lowering with the palms facing the floor. At the bottom, rotate back to palms up for the next rep. Turning halfway through the range makes the dumbbell wobble and the technique falls apart.
